Walk down any supermarket aisle in India and the same number keeps appearing: 70%. It sits on premium imported bars and on budget bars alike, and shoppers treat it as shorthand for “this one is the healthy option”. The number is real and it does tell you something. It just tells you far less than most people assume.

What does 70 percent dark chocolate actually mean?

It means 70% of the bar by weight is cocoa-derived material: cocoa mass, cocoa butter, or cocoa powder, in whatever ratio the manufacturer chose. The remaining 30% is almost always sugar plus small amounts of emulsifier and flavouring. The percentage says nothing about which cocoa components make up that 70%.

This matters because cocoa butter and non-fat cocoa solids behave very differently. Cocoa butter is fat and carries almost no flavanols. The non-fat cocoa solids, the brown part, carry the flavanols and the bitterness. Two bars can both declare 70% and differ substantially in flavanol content depending on how much of that 70% is butter.

There is a second gap. In India, no regulation defines or audits the “70%” claim itself as a grade. FSSAI sets a minimum for the category “dark chocolate”, and that minimum is well below 70%.

What does FSSAI require in a bar called dark chocolate?

Under FSSAI regulation 2.7.4, dark chocolate must contain at least 35% total cocoa solids on a dry matter basis, of which at least 18% must be cocoa butter and at least 14% must be fat-free cocoa solids. Anything at or above 35% can legally be sold as dark chocolate.

That is half the cocoa of a 70% bar. A 35% bar and a 70% bar sit in the same legal category and can carry the same “dark chocolate” description on the front of pack. The percentage number is the only thing separating them, and that number is voluntary.

The same regulation permits up to 5% vegetable fat other than cocoa butter in the finished product, drawn from a defined list that includes sal, kokum, mango kernel, palm oil, mahua, dhupa, phulwara and dharambe fats. Bars that use them must carry the declaration “CONTAINS VEGETABLE FAT IN ADDITION TO COCOA BUTTER” in bold. That line on the back of pack is one of the most useful signals available to an Indian shopper, and it is easy to miss.

Is 70 percent dark chocolate actually good for you?

Parts of the claim hold up and parts do not. Cocoa flavanols have a measurable effect on blood pressure in short-term trials, with moderate-quality evidence behind it. The larger claims that circulate online, about brain function, gut health, skin protection and weight control, rest on much weaker or shorter studies, and several have failed when tested properly.

The most important trial to know about is COSMOS, published in the American Journal of Clinical Nutrition in 2022. It randomised 21,442 older US adults to 500 mg of cocoa flavanols daily or placebo for a median of 3.6 years. The primary endpoint, total cardiovascular events, was not statistically significant: hazard ratio 0.90, 95% CI 0.78 to 1.02, P = 0.11.

One caution runs through all of it: COSMOS used a concentrated cocoa extract capsule, not chocolate. A supplement trial does not automatically tell you what a bar with 30% sugar will do.

Does dark chocolate lower blood pressure?

Yes, by a small amount. The 2017 Cochrane review by Ried, Fakler and Stocks pooled 35 randomised trials covering 40 treatment comparisons and 1,804 mainly healthy adults. Flavanol-rich cocoa reduced systolic blood pressure by 1.76 mmHg (95% CI 3.09 to 0.43 lower) and diastolic by 1.76 mmHg (95% CI 2.57 to 0.94 lower).

The effect was larger in people who already had high blood pressure: about 4 mmHg systolic across 9 treatment comparisons and 401 participants. In people with normal blood pressure there was no significant difference. Trials ran 2 to 18 weeks, with a mean of nine, so nothing here speaks to years of daily eating.

Two caveats the review itself raises. Cochrane downgraded the evidence from high to moderate because of unexplained variation between trials. And when trials with authors employed by industry sponsors were excluded, the effect size shrank, which points to some reporting bias.

How much sugar is in a 70 percent dark chocolate bar?

Roughly 25 to 30 g per 100 g, and this follows directly from the percentage rather than from any test. If 70% of the bar is cocoa material, at most 30% is left for everything else, and in a plain dark chocolate that remainder is overwhelmingly sugar. Emulsifier and vanilla account for well under 1%.

Put that next to intake guidance. WHO recommends keeping free sugars below 10% of total energy intake, with a conditional further reduction to below 5%. On a 2,000 kcal diet, 5% works out to about 25 g of sugar for the entire day. ICMR-NIN’s 2024 Dietary Guidelines for Indians similarly advise restricting added sugar and cutting back on high fat, sugar and salt foods.

A 100 g bar of 70% dark chocolate therefore uses up most or all of a day’s conservative sugar allowance. A 10 g square uses about 3 g. The portion is doing most of the work here, not the cocoa percentage.

Why do dark chocolate bars contain lead and cadmium?

Cadmium is taken up from soil by the cacao plant as it grows, so it ends up inside the bean. Lead is generally a post-harvest problem, entering during outdoor drying, transport and storage through environmental dust. Because both concentrate in the non-fat cocoa solids, a higher cocoa percentage usually means higher exposure per gram.

The most widely cited testing is Consumer Reports’ December 2022 investigation. Its scientists measured 28 dark chocolate bars and detected both cadmium and lead in every one. For 23 of the 28, eating one ounce a day would push a person above California’s maximum allowable dose levels for lead (0.5 micrograms per day) or cadmium (4.1 micrograms per day) or both.

Two things to keep in mind before treating that as alarming. California’s MADL is a warning-label threshold set well below the level at which harm is expected, not a safety cliff. And those were US-market bars. No equivalent published survey of the Indian retail market could be verified for this article.

Is 85 or 90 percent better than 70 percent?

Better on sugar, worse on cadmium, and probably not different in any way that shows up in your health. Moving from 70% to 90% cuts the maximum possible sugar from about 30 g per 100 g to about 10 g. That is a real gain if chocolate is a daily habit rather than an occasional one.

The trade-off is that the extra 20 percentage points are cocoa solids, which is exactly the fraction that carries cadmium. The EU limits in the table above are structured around this relationship. Higher percentage bars are also more bitter, which for many people means eating less of them, and that alone changes the arithmetic.

What no evidence supports is the idea that 90% delivers proportionally more benefit than 70%. Trial doses were measured in milligrams of flavanols, not in cocoa percentage, and the flavanol content of a bar depends heavily on how the beans were fermented, roasted and processed. Dutch-processed or alkalised cocoa loses a large share of its flavanols regardless of percentage.

What are the side effects of eating too much dark chocolate?

The common ones are mild and dose-related: acid reflux, loose stools, headaches and disturbed sleep. In the Cochrane trials, gastrointestinal complaints and nausea were reported by 1% of participants in the cocoa groups and 0.4% in control groups, so cocoa itself is well tolerated at trial doses.

Caffeine and theobromine are the usual culprits for the sleep and headache effects, and both rise with cocoa percentage. People prone to migraine, reflux or palpitations often notice this first with 85% and 90% bars rather than 70%.

Two groups should be more careful. Cadmium accumulates in the kidneys over decades, so people with existing kidney disease have reason to keep high-cocoa intake modest. Children are more vulnerable to lead than adults at the same intake because of body size and developmental sensitivity, which is a reason to treat dark chocolate as an occasional item for them rather than a daily one. If you have a kidney condition, are pregnant, or are managing a child’s diet, take this to your doctor rather than deciding from an article.

How do you check a dark chocolate label in India?

Turn the bar over and spend thirty seconds on four things. The front-of-pack percentage is the least informative of them, because it is a voluntary claim with no FSSAI-defined grade behind it.

  • Ingredient order. Ingredients are listed by descending weight. In a genuine 70% bar, cocoa mass or cocoa solids must come first and sugar second. If sugar is first, the cocoa claim and the ingredient list disagree.
  • The vegetable fat declaration. Look for “CONTAINS VEGETABLE FAT IN ADDITION TO COCOA BUTTER” in bold. FSSAI requires it when non-cocoa-butter fats are used, up to the 5% ceiling. Its absence means cocoa butter is the only fat.
  • Total sugar per 100 g. Compare this against the roughly 25 to 30 g you would expect from a 70% bar. A figure well above that suggests the percentage and the composition do not line up.
  • Milk solids in a “dark” bar. Plain dark chocolate has no milk solids requirement and traditionally contains none. Their presence is not illegal, but it tells you the bar is softer and sweeter than the label implies.

What a label cannot tell you is heavy metal content, actual flavanol levels, or whether the declared cocoa percentage matches what is in the bar. Those require laboratory testing.

How much dark chocolate per day is reasonable?

There is no official Indian recommendation for dark chocolate, so the honest answer comes from working backwards from sugar. A 10 to 20 g portion of a 70% bar delivers roughly 3 to 6 g of sugar, which fits comfortably inside WHO’s conditional 5% of energy target with room to spare for the rest of the day.

That portion is one to two squares of a standard bar, not half a bar. Most of the Cochrane trials used 1.4 g to 105 g of cocoa product per day, with flavanol doses averaging 670 mg, so the amounts that moved blood pressure in studies were often larger than what a sensible everyday portion looks like. This is one more reason to treat dark chocolate as a food you enjoy rather than a treatment you take.

The bottom line

The 70% figure is a useful shorthand for “less sugar than milk chocolate” and almost nothing more. FSSAI’s actual bar for calling something dark chocolate is 35% total cocoa solids, so the percentage on the front tells you where a product sits relative to competitors, not whether it is well made.

On health, the defensible claim is a small blood pressure reduction of under 2 mmHg on average, larger in people with hypertension, from short trials of moderate quality. The claim that dark chocolate prevents cardiovascular events did not hold up in the largest trial run to date. Everything beyond blood pressure should be treated as unsettled.

The things worth checking are on the back of the pack: cocoa first in the ingredient list, no vegetable fat declaration, sugar consistent with the stated percentage. The things you cannot check, heavy metals and true cocoa content, are where independent lab testing earns its place.

Finally compare total sugar per 100 g against what the stated cocoa percentage implies.
